What is VDOT? The Running Metric That Changes How You Train

VDOT is a single number that describes your current running fitness — and unlocks scientifically correct training paces for every zone from easy to interval. Here's how it works and why it matters.

If you've ever wondered why one workout leaves you feeling strong and another leaves you broken — even though they look similar on paper — the answer is usually pacing. Specifically, running at the wrong intensity for that session's purpose.

VDOT fixes this. It gives you a single number that describes your current running fitness, then derives exact training paces for five distinct zones from that number. No more guessing. No more running your "easy" run at half-marathon effort and wondering why you feel wrecked on Thursday.

Where VDOT Comes From

VDOT is a concept from exercise scientist Jack Daniels, whose book Daniels' Running Formula has shaped modern distance training methodology. (The capitalization is intentional — it's not the same as VO2max, though the two are related.)

VO2max is your body's maximum capacity to consume oxygen — a laboratory measurement that requires a treadmill test and a mask. Most runners never get a formal VO2max test.

VDOT sidesteps the lab. It's a calculated value derived from a race result: your time plus the distance produces a number that reflects your effective aerobic capacity — what you're actually able to do in a race, accounting for running economy and all the other factors that separate theoretical VO2max from real-world performance.

A 50-year-old who trains consistently might have a lower VO2max than a 25-year-old but outperform them in a race due to better economy, pacing, and mental toughness. VDOT captures this. It measures what you do, not what your physiology suggests you should be able to do.

How to Calculate Your VDOT

All you need is a recent race result — any distance from 1500m to the marathon.

The Five Training Zones

VDOT unlocks five distinct training zones, each with a specific physiological purpose:

Easy Pace (E)

The foundation zone. Conversational, relaxed, aerobically stimulating without creating meaningful stress. Most of your weekly mileage should be here — 70-80% for most runners.

Purpose: Build aerobic base, capillary density, and mitochondrial volume. Aid recovery. Build running economy.

Feel: You can hold a full conversation. Your breathing is rhythmic and relaxed.

Marathon Pace (M)

The pace you'd sustain for a full marathon — controlled effort, not comfortable.

Purpose: Train fat oxidation at race-specific intensity. Prepare legs and mind for marathon effort.

Feel: Controlled but purposeful. You can speak in sentences but don't want to.

Threshold Pace (T)

Also called "tempo pace" — the fastest pace you can sustain for about an hour. This is where lactate accumulates as fast as your body clears it.

Purpose: Raise the speed at which you can run aerobically. Directly translates to race fitness at all distances.

Feel: "Comfortably uncomfortable." You can say a few words but not full sentences.

Interval Pace (I)

VO2max training. Runs at your 3K-5K race effort, sustained for 3-5 minutes at a time with equal recovery.

Purpose: Increase maximum oxygen uptake. Push the ceiling on aerobic capacity.

Feel: Hard. You can say one or two words. Heart rate is very high.

Repetition Pace (R)

Short, fast efforts at your mile race pace or faster, with full recovery between.

Purpose: Improve speed and running economy. Train neuromuscular efficiency.

Feel: Very hard but short — 30 seconds to 2 minutes per rep, full rest.

Why These Paces Matter More Than Effort

Effort is subjective. A 5/10 effort on a hot, humid Tuesday after a poor night of sleep is physiologically different from 5/10 on a cool Saturday morning rested. Running by feel without an objective anchor leads to drifting — easy runs get too hard, hard runs don't get hard enough.

VDOT paces are calibrated to what your body can actually do right now, derived from real race data. They account for your current fitness — not the fitness you had three months ago, not the fitness you want to have, but what you proved in a recent race.

This is especially important for easy runs. The VDOT easy pace often surprises runners because it feels too slow. That feeling is the adaptation mechanism working. The stress-response cycle of easy aerobic running happens below the lactate threshold — running harder doesn't accelerate the adaptations, it just generates more fatigue.

How VDOT Changes As You Improve

VDOT isn't fixed. As you train, race, and adapt, it rises. A VDOT of 40 in January might become 44 by June if you've trained consistently and raced.

When your VDOT goes up, all your training paces shift upward with it. This is why re-testing — running a tune-up race every 6-8 weeks — matters. Training at outdated paces means either running too slow (missing stimulus) or running too hard (accumulating unnecessary fatigue).

VDOT vs. Pace-Based Training

Some coaches prescribe training zones based on pace alone — run your easy runs at X:XX/km, your tempo at Y:YY/km. This works if those paces are calibrated to your fitness. The problem is they usually aren't, or they aren't updated when fitness changes.

VDOT solves both problems: the initial calibration comes from a real race, and updating it is as simple as entering a new race result.

The two approaches converge when done correctly. VDOT is just a principled method for deriving correct paces from objective data.

  1. Run a race — even a 5K is enough. Time trials work if you haven't raced recently, though official race results are more reliable since external pressure produces a more accurate effort.
