Running Cadence: What It Is, Why It Matters, and How to Improve It
I spent two years running at 155 steps per minute and wondering why my legs felt heavy. Here's what I learned about cadence, the 180 myth, and how small changes in stride rate made a real difference.

For the first two years I ran, I never thought about cadence. I just ran however my legs wanted to move. Turns out, they wanted to move at about 155 steps per minute, which is on the lower end of what most coaches consider efficient.
Once I started paying attention to it, my running changed. Not dramatically overnight, but gradually. Fewer impact issues, smoother stride, less grinding on hilly terrain. Here's what I've learned.
What Is Cadence?
Cadence is your step rate—the number of steps you take per minute. Most running watches track this automatically. You'll see it listed as SPM (steps per minute) or sometimes as strides per minute (which counts only one foot, so half the SPM value).
A quick sanity check: count how many times your right foot hits the ground in 30 seconds. Multiply by 4. That's your cadence.
The 180 SPM Myth
You've probably heard that 180 steps per minute is the magic number. This comes from Jack Daniels observing elite runners at the 1984 Olympics—virtually all of them were running at 180 or above.
Here's the problem: those were elite athletes racing, not training. And "180" became a universal prescription applied to every runner at every pace, which was never the point.
The reality:
- Elite runners average 180-200 SPM at race pace
- Recreational runners often fall between 155-170 SPM
- Lower cadences aren't automatically wrong
- Optimal cadence varies by height, leg length, pace, and experience
So no, you don't need to force yourself to 180. But if you're significantly below your natural efficient range, there's likely room to improve.
Why Cadence Matters
Cadence affects your stride in ways that directly impact injury risk and efficiency.
Overstriding
Low cadence often comes paired with overstriding—landing with your foot too far in front of your center of mass. When your foot strikes out in front of you, it acts like a brake. Every step, you're decelerating slightly before accelerating again.
Overstriding also increases ground reaction forces at the knee and hip. It's a common contributing factor to runner's knee, IT band issues, and shin splints.
A higher cadence naturally pulls your foot strike closer to underneath your body, reducing that braking force.
Vertical Oscillation
Lower cadence tends to mean more bounce—more vertical movement with each step. That energy going up and down isn't moving you forward. It's wasted.
Increasing cadence slightly tends to reduce vertical oscillation and smooth out the stride.
Muscle and Joint Load Distribution
Research consistently shows that increasing cadence by even 5-10% shifts load away from the knee and hip toward the ankle and calf. For runners with knee issues, this can be meaningful.
I had nagging knee discomfort during my first big training block. It wasn't the only cause, but improving my cadence was part of what helped.
What's My Ideal Cadence?
There's no perfect number, but here's a practical framework:
- Below 160 SPM: Likely overstriding, good opportunity to improve
- 160-170 SPM: Common range for recreational runners, some room to work with
- 170-180 SPM: Solid range for most training paces
- 180+ SPM: Elite and fast recreational runners at race efforts
Your cadence will also naturally change with pace. Running faster typically means higher cadence. Easy runs might sit at 165-170 while a hard tempo or interval session might push to 175-185.

How to Improve Cadence
The worst way to improve cadence is to obsess over it mid-run every day. That gets exhausting and usually degrades other aspects of form.
Here's what actually works:
1. Start Small (5% Increase)
If you're at 160 SPM, don't try to jump to 180. Aim for 168. That's an 8-step increase that your body can adapt to without completely rebuilding your stride.
Rapid cadence changes can stress your calves and Achilles because they change how and when your ankle absorbs impact. Go gradually.
2. Use a Metronome
Metronome apps for runners are free and genuinely useful. Set it to your target cadence, run to the beat for a portion of your easy run. Not the whole run—just 5-10 minutes of focused work.
Over several weeks, the new rhythm becomes natural without you having to think about it.
3. Short Stride Drills
"Quick feet" drills—short, fast steps in place or over a flat surface—train your neuromuscular system to fire faster. Add these as part of your warmup 2-3 times per week. 20-30 seconds at a time is plenty.
4. Run to Music
Playlists built around a specific BPM are a low-effort way to guide cadence. A lot of runners find this more natural than a metronome because the beat sits in the background.
5. Hill Running
Running uphill naturally shortens stride length and increases cadence. Incorporating some hilly terrain in your training can reinforce the mechanics you're trying to build.

Cadence at Different Paces
One mistake I made early was expecting a single cadence target for all runs. That's not how it works.
These are approximate. The point is: your easy-day cadence will naturally be lower than your race-day cadence, and that's completely fine.
Signs You've Improved
You're not just chasing numbers. These are the real signals that cadence work is paying off:
- Smoother transitions between strides
- Less pounding on descents
- Reduced quad and knee soreness after long runs
- Easier time holding pace late in workouts
- Lighter feeling in the legs at the same effort
The improvements are subtle but they compound. After a few months of deliberate work, I noticed my form held together much better in the back half of long runs—which is when it matters most.
Don't Chase the Number
Cadence is a useful tool, not a destination. It's one signal among many.
If your current cadence is working fine—no injury patterns, running feels efficient, times are improving—then you probably have bigger levers to pull. Prioritize pace training, easy day discipline, and fueling before spending weeks obsessing over SPM.
But if you're dealing with recurring knee or hip issues, or your stride feels clunky and overreaching, cadence is worth looking at. A few targeted adjustments can make a real difference without overhauling everything.
Start by checking your current cadence. Most running watches will have it. See where you land. If you're in the 155-165 range and running is feeling harder than it should, a small increase is worth experimenting with.
